Why 20 minutes is the sweet spot: 20 minutes gets you to NREM stage 2. Waking from this stage means quick alertness, improved memory, and faster reaction times. A NASA pilot study found 26-minute naps improved performance by 34%.
Why exceeding 30 minutes is risky: Enter NREM stage 3 (deep sleep) and waking up triggers "sleep inertia" — 30-60 minutes of feeling worse than before. You'd have been better off not napping at all.
90-minute naps are the exception: If you have time, 90 minutes works. You complete a full sleep cycle and wake at the end of REM, minimizing sleep inertia. But it may affect nighttime sleep, so skip this if you already struggle falling asleep at night.
